Goblet Squat Form: How to Do It Correctly

Step-by-step form

  1. Setting up

    Stand with feet shoulder-width apart and toes turned out approximately 15-30 degrees. Hold a dumbbell or kettlebell vertically with both hands, elbows bent at 90 degrees in front of the chest, weight at sternum height. Retract and depress the scapulae, keep the cervical spine neutral, and fix your gaze at a point straight ahead.

  2. The movement

    During the descent, drive the hips back and down in a controlled eccentric phase until the thighs reach parallel or below (knee angle below 90 degrees). Pause for a full second at the bottom, then initiate the concentric phase by pressing simultaneously through the heels to extend both hips and knees. Return to the start position with the chest tall; avoid locking the knees into full hyperextension at the top so the muscles remain loaded throughout.

  3. What stays in line

    Ensure each knee tracks over the axis of the second and third toe, neither caving inward (valgus) nor flaring excessively outward (varus). Maintain a neutral lumbar curve throughout; neither an anterior pelvic tilt nor a posterior tuck should flatten or exaggerate the natural arch. At the bottom, the hip crease should sit below the knee joint line, and the torso should remain within 45 degrees of vertical.

  4. Breathing

    Before initiating the descent, take a full diaphragmatic inhale over approximately 2 seconds; hold that breath (Valsalva-lite) through the entire eccentric phase to maintain intra-abdominal pressure. Sustain the breath hold for 1 second at the bottom pause. Begin a strong, controlled exhale over approximately 2 seconds as you drive up through the heels; complete the next inhale at the top before starting the following rep.

Common mistakes

1) Heel rise: If you feel your heels lifting during the descent, ankle dorsiflexion mobility is limited — detect it in a mirror or by feel; address with a heel-elevated variation or ankle stretching. 2) Knee valgus collapse: Watch in a mirror; if the knees cave inward at any depth, it signals weak gluteus medius or excessive load — reduce the weight immediately. 3) Forward torso collapse: If the dumbbell drifts away from the chest and arms reach forward, the load is too heavy or thoracic mobility is restricted — train the goblet-hold position with lighter load, keeping the weight pinned to the sternum.

Tempo
Recommended tempo: 3-1-2-0. Eccentric (descent) phase 3 seconds, bottom pause 1 second, concentric (ascent) phase 2 seconds, top pause 0 seconds. Beginners may start with 2-0-2-0; advanced trainees can use 4-2-2-0 to significantly increase time under tension.
How often
The goblet squat can be programmed 2-4 sessions per week with a minimum of 48 hours of recovery between sessions targeting the same movement pattern. When using advanced tempo variations or near-maximal loads, extend the inter-session recovery to 72 hours. Exceeding 4 sessions per week compresses the muscle protein synthesis window for the quadriceps and gluteus maximus.

If something hurts

Knee
Knee pain during the goblet squat, especially anteriorly at the patellofemoral region, is most likely caused by patellar malalignment or excessive anterior tibial translation at depth. Reduce the range of motion to a pain-free depth, add a 1-2 cm heel elevation to decrease ankle demand, and verify knee tracking over the second-toe axis. Stop if pain is sharp or persistent and consult a physiotherapist or orthopaedic professional.
Lower back
Lower-back pain during the goblet squat typically stems from excessive lumbar flexion at the bottom of the descent — commonly called 'butt wink' — where the pelvis posteriorly tilts beyond a neutral position. Limit depth to the range where you can maintain pelvic neutrality, and bring the weight closer to the sternum to encourage a more upright torso. Stop if pain is sharp, burning, or radiates into the leg, and consult a healthcare professional.
Shoulder
Shoulder pain during the goblet squat most commonly results from the elbows dropping outward or the glenohumeral joint being forced into excessive internal rotation while gripping the weight. Pull the weight slightly closer to the body, keep the elbows at shoulder width, and ensure the shoulders are not rounding forward. Stop if pain is sharp or persistent and consult a physiotherapist or orthopaedic specialist.
When to skip it
Avoid this exercise with acute or subacute knee meniscus tears, active flare-up of patellofemoral syndrome, grade-2 or higher anterior talofibular ligament ankle sprain, and active lumbar disc herniation with radiculopathy. Individuals with bilateral knee arthroplasty must obtain physician clearance based on their post-surgical rehabilitation protocol. Acute hamstring or quadriceps tendon rupture is an absolute contraindication.
